An athlete walking off the court with 45 minutes before the next tip-off faces a problem no training plan prepares them for. The stomach is still working and the heart rate has not settled, so a full meal is out of the question. Whatever goes in during that window has to be absorbed before the second game starts, and most players solve it badly by eating nothing or by eating something that is still undigested at the next whistle. Sports nutrition has settled guidance for exactly this window, and all of it fits in a gym bag.

Recovery Windows by Sport

Tournament formats decide how much can be done between games. A basketball or soccer team in a short-format event may have 30 to 60 minutes between whistles, sometimes repeated three or four times across a weekend. Wrestling and judo brackets can be tighter, with a competitor returning to the mat inside 20 minutes. Multi-day events invert the problem by giving a full night between contests, which turns the priority toward the evening meal and the following breakfast.

Each of these calls for a different plan, and the mistake most teams make is treating them as one situation. A 20 minute gap allows fluid and a small amount of fast carbohydrate. A 3 hour gap allows a proper meal. The gap in the middle, somewhere between 45 minutes and 2 hours, is where most tournament days are won or lost, because it is long enough to eat properly and short enough that eating badly has consequences.

The 1.2 Gram Target

Muscle glycogen refills fastest in the hours immediately after exercise, and the intake rate that maximizes that process is roughly 1.0 to 1.2 grams of carbohydrate per kilogram of body weight per hour. For an 80 kg athlete that means about 96 grams in the first hour, repeated hourly for as long as the schedule permits.

Waiting hours to start eating slows glycogen storage by as much as 50% compared with starting immediately. Nutrient timing guidance therefore puts the first feed inside the 30 minutes after the whistle. Full restoration after heavy depletion still takes 20 to 24 hours regardless of how well the day is managed. Nobody restores everything between two games on the same afternoon. The realistic goal is partial replacement, achieved by starting within a few minutes of the final whistle instead of waiting for the bus.

Protein belongs in the same window, though its job is different. Adding 20 to 25 grams of protein to the first recovery feed supports muscle repair from the collisions and decelerations of the previous game, and it does no harm to glycogen storage as long as the carbohydrate target is met alongside it. When an athlete cannot reach the full carbohydrate figure, which is common at a venue with one concession stand and a 40 minute break, adding protein to a smaller carbohydrate feed, the standard approach to eating to recover after exercise, returns part of the lost storage rate. That is a fallback for a bad situation, and the primary target remains the carbohydrate number.

Portable Options for a Short Break

What works in that window is anything absorbed quickly and eaten without preparation. Sports drink, fruit, pretzels, energy gummies and white bread sandwiches all leave the stomach fast enough to matter, and all of them can be carried in a bag behind the bench. Food packed in advance gets eaten, while food that has to be hunted down at a concession stand usually does not.

Chewable and liquid options tend to go down more easily right after a hard game, when appetite is suppressed and the mouth is dry. Solid food is often impossible after a double-overtime game, while a bottle of sports drink goes down without difficulty, and 500 ml of a standard mix supplies about 30 grams of carbohydrate.

Fat and Fiber Before the Next Whistle

Meals eaten between games should be high in carbohydrate, low in fat, and low in fiber, because fat is the slowest macronutrient to leave the stomach at every stage of the digestive process, and fiber adds bulk that has nowhere to go during a sprint. Observational work links fat eaten close to competition with a higher risk of nausea once the pace picks up. The pizza slice and the chicken sandwich that fill a tournament venue are poor choices for a 90 minute gap because of how long they occupy the stomach.

Tournament day is the wrong occasion to try a new bar or a drink flavor an athlete has never used in training. Everything consumed between games should have been used in training first, at the same volume and the same timing, so tournament day introduces no new variables.

The Third Game Problem

Deficits compound. An athlete who under-eats after game one starts game two with less available fuel, plays a worse game, and arrives at game three with a deficit that no snack can close. Performance loss shows up first in the qualities coaches notice least in the moment. Reviews of carbohydrate intake and executive function in athletes point to slower decisions and worse shot selection as the early signs, well before anyone looks slow on film.

This is why the plan belongs on paper before the tournament starts. Assign a target number of grams to each break, pack the food that supplies it, and give one person on the staff responsibility for handing it out. Teams that leave fueling to individual players end up with half the roster eating nothing between games, and that half is usually the group that fades in the final quarter of the day.

Coaches can see the effect without any equipment. Turnovers rise as rotations slow, and free throw percentage in the last game of a long day drops for reasons that have nothing to do with technique. A player who has taken in 40 grams of carbohydrate across six hours of competition is running an experiment on the nervous system, and the results are visible on the scoreboard.

What to Pack for a Tournament Day

Body weight in kilograms multiplied by 1.0 gives the grams of carbohydrate each recovery hour needs, the schedule gives the number of hours, and the bag gets packed the night before by whoever writes the lineup. An 80 kg player with three games and two 60 minute breaks needs about 160 grams of carbohydrate across those breaks, which comes out to two sports drinks, a banana, a handful of chews and a white bread sandwich.
